What should you base your step goal on?
The number 10,000 comes not from research but from the name of a pedometer sold in Japan in 1965: manpo-kei, the 10,000-step meter. Later measurements showed that the benefit starts far earlier and flattens out beyond a certain point. Set your goal against your own average rather than against a single round number.
- First measure for a week without changing anything. Building a goal on an average you do not know produces either a number you cannot reach or one you already exceed.
- Add 1,000 to 2,000 steps a day on top of your average, no more. Moving up a rung takes a few days; the increase that lasts is the one you do not feel in your daily routine.
- Make part of your walking brisk. You do not need to speed up the whole day: two blocks of 10 to 15 minutes spent above 100 steps per minute cover a large share of the weekly moderate-intensity target.
- Do not underestimate a hill. At the same pace, a route with a 6% grade means a noticeably higher intensity than flat ground — and it costs neither extra time nor extra steps.
- Do not leave the calorie side to walking alone. The net gain from walking is real but modest; weight lost through walking alone comes back when the food side does not hold steady.
How is it calculated?
The calculation starts from DISTANCE, not from steps. Step length is derived from height: the established approximation in walking biomechanics is 0.415 × height for men and 0.413 × height for women. At 178 cm that is 73.9 cm, so 8,000 steps come to 5.9 km. A fixed "1 step = 75 cm" assumption inflates the distance noticeably for shorter users.
Pace enters as steps per minute (cadence): 90 for slow, 110 for normal, 130 for brisk. Speed follows from it — 110 × 73.9 cm = 81 metres per minute, or 4.9 km/h. So does duration: 8,000 ÷ 110 = 73 minutes. You are never asked for a duration. The number on your phone is steps, and asking someone who cannot recall which half-hour of the day they walked in for a figure in minutes would replace the calculation's firmest input with its weakest guess.
Intensity is not read from a fixed MET list; it is computed with the ACSM walking equation: VO₂ = 3.5 + 0.1 × speed + 1.8 × speed × grade, with speed in metres per minute. For the sample body that gives 3.3 MET. Because the equation contains grade, an incline enters at its real value; in fixed MET tables an incline exists only as a separate row.
Calories are the direct expansion of the MET definition: kcal/min = MET × 3.5 × kg ÷ 200. For the sample body, 73 minutes × 4.77 = 347 kcal. THAT NUMBER IS GROSS. It is also what phones display. Your resting expenditure sits inside it: had you spent the same 73 minutes on the sofa doing nothing at all, 104 of those 347 calories would have gone anyway.
The net gain is the part the exercise burned ON TOP: the same arithmetic with (MET − 1). For the sample body, 242 kcal. The 104 kcal difference is about 30% of the gross. That is exactly where the "10,000 steps = 500 calories" myth comes from: mistaking a gross figure for a net one, then rounding it up. For the same body, 10,000 steps are 433 kcal gross and 303 kcal net.
The four rungs in the ladder table come from the classification proposed by Tudor-Locke and Bassett in 2004: under 5,000 sedentary, 5,000–7,499 low active, 7,500–9,999 somewhat active, 10,000–12,499 active, 12,500 and above highly active. Your own rung is marked in the table.
How to read your result
Look at the net figure first, not the gross one. When you set up a deficit on the food side, net is the number to use; using the gross means counting the same calories twice, because your resting expenditure is already inside your daily requirement.
Then look at pace. If your steps are under 100 per minute they still count toward the total, but not toward the weekly moderate-intensity target. That is a threshold, not a penalty: speeding up the same number of steps is usually easier than adding steps, and worth more.
Read the days-per-kilo figure as a scale, not as a target. For the sample body, 8,000 steps a day means roughly 32 days for one kilo through walking alone. That number does not show that walking fails; it shows that walking on its own is slow — and why the food side has to stay steady.
When you look at the next rung up, work out the difference rather than the target. Going from 7,500 to 10,000 is 76 net calories a day for the sample body. A small number. But because repeating it daily comes to roughly 2,300 calories a month and, over a year, to the energy equivalent of four kilos on its own, the real effect of walking has to be looked for in the consistency of that repetition rather than in the size of any one day.
All of these figures are population averages. Two people walking at the same pace can differ in actual expenditure depending on gait efficiency, muscle mass and training level. Do not treat the number here as an absolute measurement. Use it as a solid baseline for comparison: run the same calculation on the same inputs every day and, even if the figure itself is somewhat off, the offset stays constant — and underneath a constant offset your own change reads far more clearly than any single day's absolute value.
Frequently asked questions
Do 10,000 steps really burn 500 calories?
No. For an 82 kg / 178 cm body at a normal pace, 10,000 steps are 433 kcal gross and 303 kcal net. The 500 figure is two errors added together: mistaking a gross number for a net one, and rounding up while doing it. The figure rises with body weight, so a heavier body can approach 500 gross — but the net value still stays clearly below it.
Why does my phone show a different number?
Three reasons. First, phones almost always show gross, while the large number here is net. Second, step length: if your phone does not know your height it uses a default. Third, pace: your phone spreads steps over time and knows your real cadence, whereas here you pick a pace. If you want to compare, look at the gross line here, not at the large number.
Which matters more, step count or pace?
They measure different things. Step count indicates how much you move in a day, and the classification comes from it. Pace indicates intensity: above 100 steps per minute counts as moderate intensity in adults, and around 130 approaches vigorous. Only steps that clear the threshold count toward the weekly 150-minute moderate target, so a large number of slow steps does not meet that target on its own.
Can I lose weight by walking alone?
You can, but slowly, and only if the food side stays steady. For the sample body, 8,000 steps a day are 242 net kcal; since one kilo of fat is about 7,700 kcal, that means roughly 32 days. The catch is elsewhere: for most people appetite rises along with activity, and the gap closes without their noticing. It is far more reliable to build walking as a habit independent of the calorie side and to measure the deficit on the food side.
