Calorie deficit for women

The mechanism of a calorie deficit does not change with sex. What changes are the numbers it operates on: a smaller expenditure, a scale that swings once a month, and a floor beneath which the first thing to break is not your weight.
Same formula, smaller number
FitDex uses the Mifflin-St Jeor equation. It is a single equation for men and women, and the only difference is the constant at the end: add 5 for men, subtract 161 for women. At the same height, weight and age that is a 166 calorie gap — and that is only the constant, before the average difference in lean mass enters the picture.
For a woman of 165 centimetres, 65 kilograms and 30 years, basal metabolism comes out at 1,370 calories. Total expenditure is 1,644 on a desk-bound day and 1,884 on a lightly active one.
Those numbers are not where the plan starts. They are its constraint.
A 500 calorie deficit hits the floor
The standard advice online says to cut 500 calories a day. On the desk-bound day above that means eating 1,144 calories against 1,644. It sits below the 1,200 calorie floor the calculator applies for women.
That floor is not an arbitrary number. The plate gets smaller, but the protein, iron, calcium and fibre that have to fit inside it do not. Covering all of it within one day stops being arithmetically possible.
Where the 500 came from helps here. It is a rounding matching half a kilo a week, and in a body burning 2,500 calories it is a fifth of expenditure — a cut you can carry. In a body burning 1,644 it is 30%. The advice did not change; the number it is applied to did.
FitDex’s default cut is 400 calories, leaving that same woman at 1,244, just above the floor. The 100 calorie margin is not an accident.
When the floor blocks you, the other side of the equation is left
A deficit has two sides, and for women the intake side blocks earlier than for men. That leaves the expenditure side.
The numbers make it concrete. In a 70 kilogram body a thousand steps burn roughly 26 net calories, so adding four thousand steps a day brings in about 100 calories without touching the plate. A 300 calorie deficit becomes 400 without testing the floor.
Resistance training does the same job by a second route: it shrinks the muscle share of the weight you lose and protects expenditure itself.
The scale draws a monthly wave, not a weekly one
Body water swings on a regular schedule across the cycle. In the luteal phase, particularly the days before bleeding, half a kilo to two kilos can be retained; in the first days of bleeding it is given back.
A 400 calorie daily deficit is worth about 50 grams a day. Looking for a signal under one kilo inside a wave that rises as high as two kilos is not solved by weekly averages either.
The comparison has to be anchored to the cycle: day twelve of this month against day twelve of last month. The difference between two months of the same phase is real. The difference between two phases of the same month is water.
There is a price, better accepted in advance: the first reliable feedback only arrives once a whole cycle has passed, so nothing you see on the scale during those first four weeks is evidence enough to change the plan — that month is not a results period but the period in which you build the comparison line. With an irregular cycle, fix one day of the month. The swing stays; the comparison becomes consistent.
Luteal phase hunger is not a discipline problem
Resting expenditure rises measurably in the luteal phase — studies put it at roughly 2% to 8%, or 50 to 150 calories a day. Appetite rises with it. The body is genuinely asking for more energy.
Turning that into a test of willpower means spending a quarter of the month fighting. There is a cheaper route. Take the daily target up by 100 calories for that week. Seven days of that is 700 calories, which spread over the remaining twenty-one comes to 33 calories a day. The monthly deficit stays the same.
The real limit is set by energy availability
A calorie deficit on its own is not a sufficient measure: it does not subtract the energy spent training. Energy availability measures that: take what you eat, subtract what you burn in training, and divide by your lean mass.
For a woman of 65 kilograms at 28% body fat, lean mass is 46.8 kilograms. If she eats 1,500 calories and spends 400 training, 1,100 calories are left. Per kilogram that is 23.5. Research puts the threshold where hormonal regulation begins to falter at 30 calories per kilogram; the unrestricted value is 45.
The uncomfortable part of this arithmetic is that the number falls not only by cutting calories but by training more: because any move to improve one of the two variables worsens the other, the instinctive response to a stalled scale — eat less, move more — pushes energy availability down from both sides at once and accelerates precisely the thing you did not want to break. Training harder is not the solution here. It is the second half of the problem.
The way out runs in the opposite direction. Making the deficit smaller and the timeline longer is the only way to lose the same weight without disturbing regulation.
A late or missing period is not a side effect. It is the first visible sign. The quiet loss of bone density is the part you cannot see. If you have reached that point, the question stops being one for a calculator. It belongs to a doctor.
Iron and calcium are the first to fall short
A menstruating woman needs 18 milligrams of iron a day; an adult man needs 8. Monthly blood loss creates that gap, and the lower the calories go the harder it is to close.
Fitting 18 milligrams of iron, enough calcium and 1.6 grams of protein per kilogram into a 1,400 calorie day takes a deliberate plate. Red meat, pulses, dark leafy greens and a source of vitamin C in the same meal improve absorption. Tea and coffee belong between meals, not on top of them.
Metabolism does not stop at forty
The common explanation says metabolism slows at forty and losing weight becomes impossible. The measurements do not support it. A 2021 study of more than six thousand people found that total energy expenditure, adjusted for lean mass, stays stable between 20 and 60 and only falls afterwards, by around 0.7% a year.
What changes is not the speed of metabolism but its composition. Lean mass declines over the years, movement declines, sleep degrades. All three are things you can work on.
In perimenopause that distinction is easy to lose: fat redistributes from the hips to the abdomen and the mirror changes at the same weight, so the conclusion drawn is that expenditure has collapsed. It is almost exactly where it was.
