How many calories do you need to gain weight?

Everyone knows what to do about losing weight. About gaining, the advice usually stops after one sentence: eat more. That sentence isn't wrong, only unfinished — the size of the surplus decides whether you put on muscle or fat.
“I just can’t gain weight” is rarely a metabolism problem
Most people who say they cannot gain weight do not have a fast metabolism. They eat less than they think. Studies of food diaries keep landing in the same place: people under-report what they eat, and not because they intend to lie. A handful of nuts nobody wrote down. A second spoon of oil in the pan. Three bites standing up in the evening. Add them together and several hundred calories a day go missing.
The second mechanism is more interesting. Part of the extra food gets burned off by movement you never chose to do. You fidget more. You get up more often. You sit less still. Where a day’s burn actually comes from has its own guide; on the gaining side this line item runs in the opposite direction and quietly eats part of your surplus.
In practice that means one thing. “I have no appetite” is a real obstacle. “My metabolism is too fast” almost never is.
How big should the surplus be?
The calorie calculator adds 400 calories on top of your daily burn when the goal is gaining. That works out to roughly 350 grams a week, because a kilo of fat tissue carries about 7,700 calories.
The number looks small. It is meant to.
On the losing side, 400 was chosen to keep muscle out of the loss. On the gaining side the same figure keeps fat out of the gain. Two ends of one argument. Push the surplus to 1,000 and the scale moves three times faster, but most of that speed is fat tissue — which makes it a debt rather than a gain, and you settle it later in a diet you did not plan for.
A bigger surplus does not build muscle faster
When you lose weight, the size of the deficit sets the pace, and that pace really can be pushed. Gaining has no such symmetry. Muscle growth has its own ceiling: a beginner can add roughly one percent of body weight in muscle per month, someone with a few years of training behind them struggles to reach half of that, and the ceiling stays where it is no matter how much you eat.
The conclusion is obvious. If your body can build 700 grams of muscle in a month and the scale goes up by two kilos, the other 1.3 kilos are not muscle.
Returning lifters look like an exception. Muscle you once had comes back far faster than muscle built from scratch, so the scale can move quickly for weeks. That window closes. The nearer you get to your old best, the more the pace returns to normal, and forcing the early tempo just stores the difference as fat.
This is why an open-ended “bulk” turns most of the gain into fat that has to be given back in a separate diet later. Put on eight kilos over six months, lose five over the next three, and you have three kilos of muscle in nine months. Slower and cleaner arrives at the same place with far less swinging.
What decides how much of it is muscle
Not the surplus. What you put on top of it.
A calorie surplus without resistance training carries no signal that says “muscle is needed here”, so the energy goes where it otherwise goes. Training produces that signal. The surplus supplies the material to answer it. Missing either one wastes the other: train without eating enough and you stall, eat without training and you are only collecting fat.
Protein does not get easier in a surplus
Because calories are plentiful, people assume protein can relax. The opposite is true. The range for building muscle sits exactly where it sat before: international sports nutrition guidelines give 1.4 to 2.0 grams per kilogram of body weight for gaining or holding muscle, with the extra benefit flattening out around 1.6. The rest of the surplus splits between carbohydrate and fat. Carbohydrate has a special place here. It is the fuel of the training session, and a surplus built mostly out of it makes recovery between heavy sets noticeably easier.
The hard part is volume, not maths
Four hundred calories look harmless on paper. They stop looking harmless when they have to go into a stomach that is already full. This is the wall most people hit: they know the target and cannot get it onto the plate.
The answer is not bigger portions. It is food that carries more energy in the same volume.

Not one row of that table is a meal. Every one of them goes on top of a plate that already exists, and together they are well past 400 already. Another spoon of oil in the salad. A handful of walnuts in the yoghurt. Milk in the coffee. Rather than inventing a fourth meal, putting a hundred calories on each of the three you already eat produces the same total without straining your appetite at all.
Liquid calories have an advantage of their own, since drinks generate far less fullness than solid food and therefore fit into a stomach that has already stopped asking. Moving water to between meals solves the same problem from the other side: a large glass right before eating simply lowers how much fits.
The scale alone is not enough
Three hundred and fifty grams a week is small enough to vanish inside the daily noise of a bathroom scale. Water retention, gut contents and salt intake produce swings of up to two kilos, which is why adjusting your surplus off a single morning’s reading almost always sends you the wrong way.
Three measurements get read together. Weekly average weight, waist circumference, and the load you are moving in training.
Weight climbing, waist holding steady, sets going up? The surplus is the right size. Weight climbing and the waist opening up with it? The surplus was too big — pull it back to 200. And if nothing has moved in three weeks, the surplus does not actually exist. The right response there is not a bigger target. It is a few honest days of writing down what you really ate.
There is a medical side too
Not everyone who wants to gain weight is chasing an aesthetic goal. If your body mass index is under 18.5, that is not a preference but a clinical threshold, and the BMI calculator shows you where you stand.
The other direction matters more. If you have lost weight without meaning to and without an explanation, the answer is not more food. It is a doctor. Thyroid disease, absorption problems in the gut and diabetes often announce themselves exactly this way, and none of them is fixed by a calorie surplus.
